Tuesday (3-31) 160. - A whopping 160 total minutes today. Started off by running to work in the morning. (61 min) Then in the evening I ran to a track with Fontana and End. We did 5 sets of 5 x 400 with 200 m jog recovery and 400 m jog recovery between sets. Our goal pace was 72 seconds. We hit most at 71 and change. A beastly total day that I feel will pay good dividends later. It was, however, a bad day for me in terms of the monster. I'm tempted to go into more detail, but I'll not, on the off chance that anyone besides myself reads this.
Monday (3-30) 60 min. - Ran home from work rather faster than usual. Kareoka's. Hip stretch. Yoga stretches.
Sunday (3-29-2009) 97 min. - Ran down the greenway with Dave, Hine, and Chad. A good solid long run around 6:30-6:45 pace. I'm pooped.
Saturday (3-28) 66 min. - Ran down the greenway. It was warm. That is all.
Friday (3-27) 90 min. - 60 min in the morning for a brisk, steady-pace run to work. Then 30 min in the evening on elliptical, which was broken into 10-20 for a warm up and cool down bracketing a weight lifting session at Planet Fitness. I did leg extensions, leg curls, pull ups, dips, and core. For the last 20 min on the elliptical I also used arm weights.
Thursday (3-26) 39 min. - Very wet bike ride home from work. Core when I got home and got out of all my soaked, dirt and grit encrusted, road oil splattered clothing. Yum.
Wednesday (3-25) 0 min. - Day off.
Tuesday (3-24) 86 min. - This is the last time I do a workout with the crazy (and in crazy good shape) Boston marathon-training fiend Nick End. Nick managed to knock down 5:20 miles, 8 of them nonstop in the mt hope cemetery. Fontana and I followed behind as the first 800 dropped in 2:30 and the first mile in 5:12. After that we had no choice but to drop back to 5:25 pace. Fontana completed 5 on the hilly 1.8 mile loop and I completed 6 miles in 32:40. I definitely need a day off now, hell I was sore all over going in to this workout!
On a semi related note it strikes me as poor taste to place cannons and other guns, ceremonial though they may be, in a cemetery. I mean, guns kill people and cemeteries hold dead people. It's a bit like building a car-shaped headstone for a person who died in an auto accident.
Monday (3-23) 40 min. - Short, but decently fast run down the greenway. I feel sore all over. After the run I did most of a yoga video.
Sunday (3-22-2009) 104 min. - Long run down the Greenway with GVH guys. We started faster than I expected, but didn't really accelerate and ran the whole way somewhere below 7 min pace for a good solid long run. My legs are tired, but mostly some muscles that I don't know the names of in my arms and chest hurt from the weight lifting I sprung upon my body last Friday. No one expects the Spanish Inquisition! Yeah, and I stretched afterward.
Saturday (3-21) 52 min. - Despite the fact that my left calf has felt torn for the past two days I went and ran 52 min today down the greenway. I had planned on taking the day off, but I found myself putting on running clothes and shoes without really thinking. It was like an out of body experience. The run went well and my calves didn't hurt too bad and that was that.
Friday (3-20) 29 min. - Only 29 aerobic minutes on ellipticals and even that was split into a warm up and separate cooldown portion. In between I did an excellent strength set. First set: 3 x leg extensions, pull ups, hip adductor. Second set: 3 x seated leg curl, abs, something else I forget. I did this at Planet Fitness, which is astoundingly cheap and I now have a membership to despite winning a 3 month free membership for two to PHA. Yeah, I know, what was I thinking? PF is closer to my house, and the world would be better if I gave away the PHA membership rather than mostly neglecting it for the three summer months.
Thursday (3-19) 60 min. - Ran alone : ( at RIT on the track in hellacious wind. I warmed up still feeling rather cold then ran 12 x 400, which I intended to run under 70 sec per lap with 200 meter jog recovery and one 400 m jog every set of 4. Things did not go as planned. I nailed the first one in 68 seconds and it felt like I was pushing hard. The second one was 71 and still felt hard. By the fifth quarter (still hovering around 70's) I decided to add more rest every two laps. By the seventh quarter, with times creeping up to a sluggish 74, I decided to do 400 m jog recovery after every lap. The wind beat me down on every lap and I felt like I was on mile five of the 10k after the ninth quarter. I managed to run the last lap "all out" for 69. Cooldown, but no stretching, too cold and windy.
Wednesday (3-18) 0 min. - I meant to wake up at 6 am and run before work, something I have not done... ever except when running TO work. This did not happen. Oh I woke up on time. Then I said FUCK THIS. 8 hours is apparently not nearly enough sleep for me.
Tuesday (3-17) 0 min. - Day off.
Monday (3-16) 72 min. - I ran down the greenway. It wasn't super fast, but I also wasn't going easy. I'd rather take a day off than run easy and that's what I'm going to need to do tomorrow. My muscles and joints are still sore from Saturday. I stretched after the run and did knee strengtheners on the stairs.
Sunday (3-15-2009) 52 min. - Ran down the greenway for a somewhat fast, but also relaxing run in the sun. Muscles are a bit torn up after yesterday.
Saturday (3-14) 84 min. - Johnny's Running of the Green. 15 min warm up. 5 mile race. Jeff Eggleston pulled me out through mile one in 4:46. I hung on to pace, but not position to finish second in a smoking 24:12. Some confusion regarding the turn around point make this time slightly questionable, but a lot of people confirmed it as accurate, so who knows. Gorgeous weather. Long (5 mile) cool down.
Friday (3-13) 46 min. - Ran on the greenway and on the road. Stretching and core afterward.
Thursday (3-12) 0 min. - Yoga.
Wednesday (3-11) 43 min. - I ran part way on the greenway and partway on the road. I thought my little circuit was longer than it turned out to be. Oh well. Afterward I did a good set of exercises: core, yoga, stretches, rotating lunges, and crazy legs.
Tuesday (3-10) 71 min. - Track workout with Fontana at RIT. It rained and there was a mild to strong wind. We did 10 x 400 at 70 second or less pace. We took 200 m jog recovery between them, except for one 400 m jog in the middle. After the quarters I did two laps of striders, form running, karaokes, etc. I had bowel problems, probably due to stress at work. Fuck Enmark.
Monday (3-9) 70 min. - Hey, what do you know, I actually followed the training plan on GVH.net for once. 10 mile run. Out and back on the road. Negative split. Cold, but the rain held off for me. Afterward I stretched very well and did some core.
Sunday (3-8-2009) 49 min. - It rained last night so i stuck to the roads in my new shoes. Luckily the shoes were fine on my heels. I tried to gradually build speed in this run, but I felt achy after yesterday. Still, I made it a brisk run and charged up some hills. Afterward I put in a good set of stretching, core, crazy legs, and rotating lunges.
Saturday (3-7) 108 min. - A most excellent long run. I ran to RIT. Met the guys there. We ran to the Greenway, then down and back on it. Not only was the run good because we were moving pretty damn fast most of the way, but we also saw some kind of anachronism. On the way out we saw a bearded old guy in a straw hat pulling a covered wagon. It was a fairly large wagon (about the length and width of a large desk) and from what we could see it contained a few plastic bins, large tins, and old fashioned toys (like a plush horse head on a stick). Furthermore, we passed the guy on the way back. He had walked for most of the duration of our run. His wagon left wheel ruts for, I would say, at least seven miles. What was he doing? Making our lives just a bit more surreal. That's what.
Friday (3-6) 42 min. - Had a brisk run down the Greenway. I did core, supermans, rotating lunges, and crazy legs when I got back.
Thursday (3-5) 75 min. - Ran a track workout at the Brighton HS track with Fontana. We warmed up to and from the track. At the track we did 2 ladders of 4,8,12,8,400. Pace was 70 sec quarters for the 4's and 8's. 75 sec quarters for the 12's. One lap recovery jog between each. I ran them mostly right on pace. It was a tough workout and I'm a little nervous about some illness symptoms I'm having. Friday will be a recovery day.
Wednesday (3-4) 0 min. - Day off for writing and Chris Hine's open mic performance.
Tuesday (3-3) 58 min. - Unfortunately the nice indoor track at RIT was taken over for a robotics competition so Fontana and I were forced on to the square, elevated, 2.5 lane, banked track above the basketball courts. We did 4 x mile at 5 min flat pace with 400 m jog recovery. I stretched out after and did rotating lunges and crazy legs.
Monday (3-2) 54 min. - Ran part way on the greenway, which was harder than asphalt and nowhere near as smooth. It felt like the bottoms of my feet got bruised. It is cold outside. Nearly zero Fahrenheit with the wind chill. I ran in a ski mask and ski goggles. I recommend this set up for winter running. Once I got off trail I picked up the pace a lot, then coasted in for a brief cool down. Inside I did core, supermans, pushups, rotating lunges, and crazy legs.
Sunday (3-1-09) 39 min. - Biked to and from RIT (39 minutes does not include this time). At RIT I ran a 2 mile race. I would say that I raced it, and I was racing it until the third to last lap. Up to that point I had done my best to pace Fontana en route to a 9:20. I split the mile confidently in 4:38 with Fontana right behind me. I say confidently and only refer to my form. I was running upright and smooth, but feeling godawful fatigue. The time was slipping and I didn't feel I could maintain, so I told Fontana to pass then I jogged a lap. I literally took about 72 seconds to run a 200 meter lap mid race. Then, when Fontana came back around, we pummeled the last lap and I went one more to finish up. Fontana ran 9:22 I ran 9:57 ish. I would have liked to have done that faster, but I think I made the right decision. Letting myself fade slowly served no one. It was a good workout. I still finished second!
Saturday (2-29) 89 min. - Ran with Nick End in the bitter bitter cold around RIT. He said he didn't want to take it too fast, but we seemed to be moving rather fast. We completed two loops in 38 minutes. I biked to and from RIT so I could conceivably bump my aerobic time up to 109 minutes. I stretched after.
Friday (2-28) 60 min. - Ran down the greenway then turned on the road up the big hill. Surged up the hill and then ran back. A very fartlek-y run as I felt good moving fast once on the trail, but slowed to a crawl on some icy portions and then fast again on the road, and then slow again when I got back on the trail and couldn't see shit because the sun went down. After I stretched, did core and supermans, rotating lunges, and crazy legs.
Thursday (2-27) 63 min. - Ran at RIT on the outdoor track with Fontana. A good day, though cold. We warmed up then did 5 x 1000 at just under 5 min pace. I added another 1000 at 4:40 pace then 2 x 400, knocking those down in 66 each. We took 400 meter jog recovery between everything. We cooled down. My cooldown was brief, less than 2 miles, then we went in to watch the boys' and the girls' 4 x 400 relays for the state qualifier meet.
Most amusing moment of the workout: when a high school girls 4 x 400 squad was warming up on the outdoor track and one of the girls says, just loud enough for Fontana and I to hear, "You know what I really like? College boys." Followed by them all giggling.
Wednesday (2-26) 0 min. - Yoga.
Tuesday (2-25) 55 min. - Indoor track workout at RIT with Fontana. We warmed up for 15 min, stretched, then did a workout of 10 x 400 with short rest (200m jog). Our splits were all under 70, getting down to 68 or under for the last five and finishing with a 65. We cooled down after and I did rotating lunges and crazy legs as well as karaokes and other lateral motion strengtheners.
Monday (2-24) 51 min. - Ran down the greenway and also a faster portion on the road. Came back and dumpster dived some awesome shit: fancy, if somewhat wobbly computer desk, three toolboxes (insert tool joke here), 3 folding canvas chairs (the kind parents take to their kids soccer games), a cooler full of stuff I haven't investigated yet, and a bucket, also full of stuff. Awesome. I also did kareokas on the run, backwards running. After wards I did some core, supermans, rotating lunges, and crazy legs. An excellent day.
Sunday (2-23-2009) 64 min. - Ran down the greenway then on to the road for the big hill. Went to the mailbox with the bright orange flag and back. There was a strong head wind on the way out. I pushed up the hill and surged at the end of the run, but otherwise ran a medium pace. I stretched after, did crazy legs and rotating lunges.
Saturday (2-22) 85 min. - 85 min not including 10 min bike to and from RIT. Ran with lots of people today at a constantly good, but never too aggressive pace. Stretched after.
Friday (2-21) 45 min. - Went to the gym. 15 min vigorous warm up on elliptical with arm weights. Then core, pushups, supermans, stretching, weighted spring-up (no idea what to call this strange exercise from the Williamstown PT), and leg extensions (maybe I need more knee strength). Then 30 more min on the elliptical with arm weights. A little more stretching afterward.
Thursday (2-20) 68 min. - Indoor track workout with Fontana and Pauling. Ladder of 800, 1200, 1600, 1200, 800 meters all under 5 min mile pace with 400 meter jog recovery. After that we did 4 x 200 at 31,31,29,29 respectively. Warm up and cool down too. I did lots of stretching after including rotating lunges.
Wednesday (2-19) 46 min. - Ran down the greenway a bit, and on the road a bit more. Bless longer daylight hours. Afterward I stretched, did a few crunches, supermans, crazy legs, and rotating lunges. I need to do more of this stuff. Also, on the run I did some karaeokas.
Tuesday (2-18) 65 min. - Ran to work in the morning. My right knee hurt sharply, suddenly, a couple times, and then stopped. This is not the knee I've been having problems with. What is up? Do I need more knee strength maybe? I just don't know. Otherwise I felt fine. It was actually warmer at 6:30 am this morning than it was at 5:30 pm last night.
Monday (2-17) 65 min. - Ran home from work. The first time since before winter. Amazingly there is still snow and ice on the Canal Path, but not too much. I stretched when I got home and did some crunches.
Sunday (2-16-2009) 79 min. - 79 min running, plus about 12 minutes biking to and 12 min biking from RIT. At RIT I ran with Chris Hine, Pauling, and Jason DeJoy. We had a good run around and around campus. We started off at a real soft pace for at least 25 min.
Saturday (2-15) 81 min. - Ran to and around RIT. I felt tired and my damn shoes are eating into my heel again. I stretched a lot after.
Friday (2-14) 0 min. - I said to myself that I wasn't going to take today off. Then I said, fuck it, this week has sucked so much, I'm exhausted from work. So I didn't run. I did do Yoga.
Thursday (2-13) 65 min. - Workout at RIT with Fontana. We warmed up and then did a ladder followed by 200's on the indoor track. 800-1200-1600-1200-800 all at or under 5 min mile pace with 400 meter jog recovery. After that I did 3 x 200, Fontana, I must admit, did 4. My legs are still shot from Tuesday. Our last 200 was under 30.
Wednesday (2-12) 0 min. - I don't think I did anything except stretch my knee and grocery shopping.
Tuesday (2-11) 63 min. - Woke up early to get to work early to leave early to work out at RIT before it got dark or soccer kicked us off the indoor track. 2 mile warm up then a beastly 3 sets of 4 x 400, at least it is by far the most beastly thing I've done in a while. We kicked off the first set with 71, 71, 70, 69. We knocked the rest down to solid or low 68's. Two were 67's. I hurt now. Calves, hamstrings, they are very tight. It's cool though. 16 min cool down. Oh yeah, 200 meters between 400's, 400 meter jog between sets.
Monday (2-10) 62 min. - My knee hurt a lot today. Even before the workout. I went to the gym and started with a warm up on the recumbent bike. All the good ellipticals were taken, arg! Then I did core, pushups, supermans, stretching, and calf raises (on the machine). Then back on the bike because the ellipticals were still taken. Finally somebody got off. Actually a few people got off at once, including the lady going incredibly slow while reading the damn newspaper. Give me a break. So I finished up on the elliptical with arm weights. I worked hard the whole time, but how to measure such things on these strange devices. Also, the TV show Bones seems to be on often while I'm working out. It's a good show. I approve.
Sunday (2-9-2009) 72 min. - Same run as yesterday, but it was a lot more slippery today. Knee hurt pretty bad during the run, but I was able to make it go away with stretching afterwards.
Saturday (2-8) 66 min. - Ran with the whole gang on the Greenway. Felt pretty stiff/sore in both knees despite icing last night and this morning. Still the run was not bad. The new stretch the PT gave me seems to keep the knee pain under control.
Friday (2-7) 57 min. - Ran with Fontana Fluke. A good run. Left knee bothered me a little then I fell cartoon-style on some black ice. That bruised up the other knee. You know, it still wasn't too bad of a run.
Thursday (2-6) 34 min. - Ran fast for the short time I was running. I ran on the Greenway in the dark with a balaclava and ski goggles on. It's really cold. I would have run longer, but the monster. It got me.
Wednesday (2-4) 0 min. - Writing group.
Tuesday (2-3) 52 min. - Ran partially on the Greenway and partially on the roads. Felt quite crappy on the roads. I think I may be suffering from too little cushioning in my shoes. God damned orthotics. Could they be the source of my knee pain? I fucking hate pavement.
Monday (2-2) 25 min. - Got a workout when I went to the physical therapist. I did 2 x 10 min at a typical training pace, which felt rather fast on a treadmill. Then I did a few sets of basketball drills (side to side), jump ups, and diagonal bound/lunges. I was quite sore afterward. I got my knee aching real bad so we could experiment with some stretches to alleviate it. One stretch seemed to work though it is quite uncomfortable on almost every part of my body. For the stretch, I lay face down, put a foam roller under my quad (but low, down towards the knee). It just goes under the one quad of the leg I'm stretching. Then I bend my leg towards my butt and reach back with my hands to grab my ankle. I have to pass through the point where something on my leg snaps painfully, but after that it's not so bad. I do sets of 15 knee cap stretches. One stretch involves squeezing my heel to my butt and the releasing the tension ever so slightly, not fully extending the leg.
Sunday (2-1-2009) 62 min. - Ran down the greenway. It felt good to run on the snow, except for the knee pain. It was a lot warmer today than it has been recently.
Saturday (1-31) 52 min. - Ran on the greenway.
Friday (1-30) 50 min. - I'm guessing on that 50 min. I have no recollection of what I did today. Maybe I went to the gym and did elliptical. That seems likely, but I might have run. Or I might have done nothing but Yoga. Who the hell knows?
Thursday (1-29) 53 min. - Ran. Put in over half the time on relatively deep snow. Got a good workout there and then pushed hard and fast on the road. The knee ached, even hurt. It was worse than on Tuesday, but still not so bad. No blisters this time as I removed the shoe's sole and taped and padded the hell out of my feet. Stretched a lot afterward and did some pushups and sit ups.
Wednesday (1-28) 0 min. - Lanced the blood blister. My quads hurt, possibly from the snow running portion of yesterday. I did a full yoga session and core and push ups.
Tuesday (1-27) 67 min. - Ran today. The knee didn't hurt one iota until the last mile, when it started to ache. The knee did not hurt afterwards. Everything else went wrong on this run. My shoes felt extremely heavy and clunky. I think I need to take the soles back out to fit my orthotics in. Both my heels are blistered. I have a huge bulging blood blister on my right heel. I should have lanced it. I had diarrhea. Everything fucking sucks.
Monday (1-26) 0 min. - Acupuncture. I was a mess. My lower back is tight as hell. Went to Physical Therapist earlier in the day. He doesn't know what is wrong with my knee, but he told me to hug my knee tight to my chest 15 times every two waking hours to stretch out something on (in?) my knee cap. Seems extreme, but so does, running 9 miles per day, to some people.
Sunday (1-25-2009) 43 min. - 10 min vigorous warm up with arm weights on the elliptical. Then weights: calf raises, hip adductor and abductor machine (these are the hip machines I mentioned previously). Then core and pushups. Then back on the elliptical for a hard 30 min with arm weights and a little cool down and stretching.
Saturday (1-24) 0 min. - This may sound silly and house-wifey, but I did a work out consisting of vigorous cleaning mixed with sets of calf raises and step ups (on the stairs) and pillar, supermans, and pushups. My calves are feeling the burn even though vacuuming doesn't exactly get the heart rate up to running levels.
Friday (1-23) 0 min. - Full yoga and core workout. Hips didn't feel as sore this time.
Thursday (1-22) 43 min. - 10 min elliptical warm up. Break for stretching, core, and pushups. Then calf raises and hip resistance machines. Unless otherwise noted, all weight/strength work is done as 3 sets of 10-15 reps. I finished with a 33 min vigorous, higher than normal resistance workout on the elliptical with arm weights and a cooldown.
Wednesday (1-21) 0 min. - Full yoga and core workout. It made my hips very sore and bothered my knee a little, however, I think it's important to work out my hips more. I strongly suspect the knee pain is related to my hips.
Tuesday (1-20) 0 min. - Day off for Open Mic at W&B and an inauguration party.
Monday (1-19) 0 min. - I've resolved to really focus on healing this knee. Today I did yoga, core work, and pushups.
Sunday (1-18-2008) 48 min. - Ran on the Greenway. The snow is so nice except for the stinking fumes of snowmobiles. The knee... is hurting. I had acupuncture done again today. I think I need to be more serious about taking time off. I stretched after the run.
Saturday (1-17) 60 min. - Bundled and covered up entirely I ran on the greenway trail over the snowmobile-flattened snow. It felt good. My knee hurt, but it's such a meek hurt. How can I resist running?
Friday (1-16) 60 min. - Elliptical workout with arm weights at the gym. I also did calf raises, weighted split squats, and core work, some push ups too. The knee began hurting on the elliptical even!
Thursday (1-15) 60 min. - Ran in the bitter sub zero cold. 3 layers on the top and 3 layers on the bottom. 2 gloves. 2 hats and ski goggles. That's right, ski goggles and it was a good idea. I felt like I was running on the moon. It was very dark and the goggles tint all the light orange. There were too many cars though. Fucking cars. Also, my knee is still bothering me. Not too much. But anything is too much.
Wednesday (1-14) 45 min. - Speed workout. Went to the gym and did a fartlek on the elliptical with arm weights. After a warm up portion I stepped off the elliptical to stretch.
Tuesday (1-13) 64 min. - A thorough session of weights starting with abs/pushups/supermans warm up. Then a circuit of calf raises (on the machine) and the hip weights. I don't know what they are called, but the machine looks like the stirrups a pregnant woman gets put in then there is one setting for opening the legs and one for closing them. I always feel awkward using that machine. Anyway. After that I did a 64 min fartlek with arm weights on the elliptical.
Monday (1-12) 0 min. - Day off. Iced knee a lot during the day. Received acupuncture for the knee and for stress/digestion in the evening.
Sunday (1-11-2008) 59 min. - Plus an additional 10 min of vigorous snow shoveling. Very similar to the run I did yesterday. Knee is still hurting from yesterday. It hurt a little more during and after the run. My arms / core are feeling better. Iced the knee a lot.
Saturday (1-10) 60 min. - Ran down the road from my house. A fartlek run, mostly on roads, some on trail. Knee hurt, but not too bad. Stretched afterward. Arms / core are even more sore than yesterday.
Friday (1-9) 46 min. - Warmed up 20 min on elliptical with arm weights. I'll call it a warm up, but I was exerting myself after only 3 minutes. Then I did calf raises on the machine, hip adductor or something like that, push ups, and core work. My arms / core hurt. I think I can take a break from that for a day or two. Finished up with 26 min high turnover on the recumbent bike. I could have gone longer, but my knee may or may not have twinged and I definitely wanted to call it a night.
Thursday (1-8) 61 min. - Basically I did an elliptical fartlek with arm weights, though it was far more vigorous of a workout than I normally do, probably due to the fact that I was at RIT, where the girls are much younger and more attractive than the gym where I normally workout. I also did pull ups, knee raises (core), and a calf-lift weight machine... I don't know how else to describe it.
Wednesday (1-7) 0 min. - Day off.
Tuesday (1-6) 60 min. - Ran on the roads. Cold but pleasant weather for January in Rochester. The knee is still hurting. I completed the run, though I doubled-back twice so that I was never too far from home. In other words, I could have stopped, but I didn't. The knee pain is now a general ache more than an acute pain. I just don't know what to do with it. The run started slow and then picked up significantly to a brisk pace for the duration.
Monday (1-5) 65 min. - Elliptical fartlek with hand weights. Stopped briefly 15 min in to stretch. Knee felt fine. I stretched, did pushups, and core afterward.
Sunday (1-4-2009) 0 min. - Day off.
Saturday (1-3) 52 min. - Ran on the Greenway. Met a guy named Nole (spelling?) and we ran together. He's going to be a junior at U Wisconsin-Madison. If that weren't coincidence enough, he's a computer science major, which is the direction I'm heading. The fortuitous company was great. The run, was not. My knee hurt again, and more than before. It might need some rest.
Friday (1-2) 75 min. - Ran with Ryan Pauling on a slushy route in the city. My knees hurt, both of them, but especially the left one. We were sliding around a lot. I iced afterwards. I did Yoga in the morning.
Thursday (1-1) 61 min. - Ran midday down the Greenway. It was bitter cold even though the sun was shining brightly. I covered every inch of skin, wearing a mask and sun glasses. It was a tough run on the snow of the greenway and then turning down the hilly road whose name I don't know.
